Beginner gym workout plan: 3 days a week

A straightforward three-day full-body gym plan for beginners, including exercises, sets, reps and progression.

A beginner plan should be simple enough to repeat, easy to measure and balanced across the major muscle groups. Three full-body sessions each week are a practical starting point for many people.

1. The weekly structure

Train on non-consecutive days where possible, such as Monday, Wednesday and Friday. Each workout uses the same movement patterns so technique improves quickly.

  • Squat or leg press: 3 sets of 8–12
  • Chest press or push-up: 3 sets of 8–12
  • Lat pulldown or assisted pull-up: 3 sets of 8–12
  • Romanian deadlift or hip hinge: 2–3 sets of 8–12
  • Seated row: 2–3 sets of 10–15
  • Plank or dead bug: 2–3 controlled sets

2. How hard should each set feel?

Finish most sets with roughly two or three good repetitions still possible. This gives you room to learn technique without turning every set into a maximum effort.

3. How to progress

When you can complete the top of the rep range with controlled form for every set, add the smallest available amount of weight next time. Record the result so progress is visible.
